Minerals Cheat Sheet

Like vitamins, minerals are essential nutrients the body needs for everyday function. They support bones, muscles, nerves, fluid balance, oxygen transport, thyroid function, antioxidant defenses, metabolism, and much more.

Minerals are usually grouped into two categories: major minerals, also called macrominerals, and trace minerals. Major minerals are needed in larger amounts, while trace minerals are needed in smaller amounts. Both groups are important.

Food should be the first place to get minerals. A varied diet with protein foods, dairy or fortified alternatives, fruits, vegetables, whole grains, nuts, seeds, beans, and legumes can help support daily mineral intake. Supplements may be helpful when diet, life stage, health history, or a healthcare provider’s recommendation calls for additional support.

Calcium

Phosphorus

Phosphorus works with calcium to support bones and teeth. It also plays a role in energy production and cell structure. Food sources include meat, poultry, fish, dairy, beans, lentils, nuts, seeds, and whole grains.

Magnesium

Magnesium supports muscle and nerve function, energy production, protein synthesis, bone health, and normal heart rhythm. Food sources include pumpkin seeds, almonds, cashews, spinach, black beans, whole grains, dark chocolate, and avocado.

Potassium

Potassium supports fluid balance, muscle function, nerve signaling, and cardiovascular wellness. Food sources include potatoes, sweet potatoes, bananas, oranges, tomatoes, beans, lentils, yogurt, spinach, and avocado.

Sodium and Chloride

Sodium and chloride help maintain fluid balance, nerve signaling, and muscle function. Most people get plenty of sodium from salt and packaged foods, so the goal is usually balance rather than adding more.

Sulfur

Sulfur is part of certain amino acids and proteins in the body. It is found naturally in protein-rich foods like meat, poultry, fish, eggs, beans, lentils, nuts, and seeds, as well as vegetables like onions, garlic, broccoli, cauliflower, and Brussels sprouts.

Iron

Iron supports red blood cell production and oxygen transport. Food sources include meat, poultry, seafood, beans, lentils, tofu, spinach, fortified cereals, and pumpkin seeds. Iron needs vary by sex, age, menstruation, pregnancy, diet pattern, and health status.

Zinc

Zinc supports immune function, wound healing, normal growth and development, DNA synthesis, and healthy cell division. Food sources include oysters, meat, poultry, beans, nuts, seeds, dairy products, and whole grains.

Iodine

Iodine supports thyroid hormone production, which plays a role in metabolism, growth, and development. Food sources include iodized salt, seafood, dairy products, eggs, and seaweed.

Selenium

Selenium supports antioxidant defenses, thyroid function, and immune health. Food sources include Brazil nuts, seafood, meat, poultry, eggs, dairy products, and whole grains.

Copper

Copper supports iron metabolism, connective tissue formation, energy production, nervous system function, and antioxidant defenses. Food sources include shellfish, nuts, seeds, organ meats, dark chocolate, beans, and whole grains.

Manganese

Manganese supports enzyme function, bone formation, metabolism, and antioxidant activity. Food sources include whole grains, nuts, leafy vegetables, tea, legumes, and some fruits.

Chromium

Chromium is involved in carbohydrate, fat, and protein metabolism and is often discussed for its role in supporting normal insulin function. Food sources may include whole grains, meats, fruits, vegetables, and some spices.

Molybdenum

Molybdenum supports enzyme systems involved in processing sulfur-containing amino acids and other compounds. Food sources include beans, lentils, grains, nuts, and organ meats.

Fluoride

Fluoride supports tooth mineralization and dental health. It is commonly found in fluoridated water, tea, seafood, and some dental products.

Boron

Boron is a trace element often discussed for its relationship to bone health, mineral metabolism, and vitamin D activity. There is no established RDA for boron, but it is naturally found in foods like prunes, raisins, nuts, beans, avocados, and some fruits.

Silicon or Silica

Silicon, often listed as silica, is found in foods such as whole grains, bananas, green beans, leafy greens, and some mineral waters. It is often discussed in relation to connective tissue, hair, skin, nails, and bone health, though more research is needed.

Food First, Supplements When Needed

The best way to support mineral intake is to build meals around a variety of whole foods. Still, some people may benefit from a mineral supplement depending on diet quality, life stage, health needs, lab results, or provider guidance.

Iron is one mineral to think about carefully. Some people need more iron, while others may not need supplemental iron at all. Men, postmenopausal women, and anyone who has been told to avoid iron should be especially mindful of choosing the right formula.
